Well fo major muscle groups stick to core exercises..

Press ups for chest, triceps and shoulders (although not so much),
Pull ups for back and biceps,
Squats for legs.

If you have access to the gym then you can do things like bench press, incline, decline for chest....shoulder press for shoulders ...

On pyramid press ups, after you have done the first 10 for example, do you go straight into the 9, or do you get a breather, knees on floor etc? Or do you stay in the up pressup position?

The training programm looks good but I'd put another rest day in there, esp as you are 2 doing both am and pm ...

I'd say sack off the downhill sprints, chances are that they could do more harm than good e.g. heavy on knees, injuries etc.

Also, mix your runs a bit, I see you're doing 3, 3 mile runs a week. Why not do a 1.5m run, a 3 miler and an 8 miler or something like that.
