Fitness and RSC advice

Well all things went sweetly with 1st Interview, selected the jobs i wanted to do.
1:AAC Ground Crew(AAC)
2: Air Dispatcher (RLC)
3: Driver ( RE)
Basically what times do i have to acheive for the above ar RSC? Also last time i failed due to not being physically strong enough, which shouldnt be a problem now as im a scaffolder and can easiley carry 2 full jerry cans. And also i got 14 mins on run, was aiming for 11 30 but i fell over and twisted my ankle so had to litrally hop round
And also due to lack of communication on the team tasks. This was when i was 17, im now 20 and alot stronger physically and mentally.
What i would like to know if anyone has a good weekly rundown for fitness, i cant cycle because bikes in bits at moment. And if its swimming how many lenghs each night etc.
